10,000 steps is about 4.16 miles for an average-height woman and 4.51 miles for an average-height man walking briskly at 3 mph. A mile of walking takes about 2,405–2,216 steps; running takes far fewer, about 1,692 at a 10-minute mile. Taller people and faster walkers take longer steps, so they cover more distance per step.

How steps are converted to miles

Distance = steps × step length, and 1 mile = 1,609.344 m exactly (NIST Handbook 44). Step length is the gap from one heel strike to the next heel strike of the other foot; a stride is two steps.

For walking, step length comes from the CADENCE-Adults study (Tudor-Locke et al., 2019), which hand-counted the steps per minute of 76 adults aged 21–40 on a treadmill at fixed speeds. Speed divided by cadence gives step length: at 3 mph (80.47 m/min) the group averaged 113.6 steps/min, so each step was 70.8 cm. That group's mean height was 170.7 cm, which makes the step 0.415 × height, close to the popular rule of thumb of about 0.41 × height.

To adjust for your height, the calculator scales that step length in proportion to height. This is an assumption: real step length varies with leg length, fitness and terrain, so a measured step length is always more accurate. Average heights (women 5′3.5″, men 5′8.9″) are CDC's measured figures for US adults aged 20 and over, 2021–2023.

Running step lengths come from a 2025 study of 30 experienced runners (Leacox et al.) at paces from 10 to 7 minutes per mile. That study did not publish heights, so running estimates are not height-adjusted.

How many miles is 10,000 steps for a 5′4″ woman?

Her step at 3 mph is 70.8 cm × 162.56 ÷ 170.7 = 67.5 cm. 10,000 × 0.6746 m = 6,746 m ÷ 1,609.344 = 4.19 miles, taking about 1 h 24 min at 3 mph.

How many steps is 4 miles for a 6′0″ man?

His step at 3 mph is 75.9 cm, so 4 × 1,609.344 m ÷ 0.7589 m = 8,483 steps. At a fast 4 mph his steps lengthen and it drops to 7,225.

How far is 20,000 steps running?

At a 10-minute mile the runners in the 2025 study averaged 95 cm per step, so 20,000 steps is about 11.82 miles (19 km), versus 8.32–9.02 miles walking.

Calories for 8,000 steps

A 180 lb man of average height walking 8,000 steps at 3 mph covers 3.61 miles in 1 h 12 min. At 4.0 METs and 1 MET ≈ 1 kcal per kg per hour (2024 Compendium of Physical Activities), that is 4.0 × 81.6 kg × 1.2 h ≈ 393 kcal in total, including resting burn.

Is 10,000 steps a day the right goal?

The 10,000 figure was not set by research. A 2019 JAMA Internal Medicine study (Lee et al.) says its origin is unclear but it likely derives from the trade name of a pedometer sold in Japan in 1965, the Manpo-kei, meaning "10,000 steps meter." In the 16,741 older women it followed, about 4,400 steps a day was tied to lower mortality than about 2,700, with the benefit leveling off near 7,500.

A 2022 meta-analysis of 15 cohorts (47,471 adults, Paluch et al., Lancet Public Health) found risk of death kept falling with more steps up to 6,000–8,000 a day for adults 60 and older and 8,000–10,000 a day for younger adults. A 2011 review by Tudor-Locke and colleagues put the step equivalent of the minimum recommended moderate-to-vigorous activity at 7,000–8,000 steps a day. So 10,000 is a reasonable round target, but fewer steps still count.

Common mistakes

  • Using stride length as step length. A stride is two steps. Entering a stride as a step doubles your distance.
  • Assuming 2,000 steps per mile for everyone. At 3 mph it ranges from about 2,009 steps for a 6′4″ walker to 2,545 for a 5′0″ walker, and walking pace changes it further.
  • Mixing walking and running steps. Running steps are much longer, so a day with a run covers more miles for the same step count.
  • Trusting a tracker's distance blindly. Most trackers estimate distance from your height too. Calibrate with a measured step length on a track.
  • Counting gross calories as extra. Calories from METs include what you would burn at rest; the extra burn is about a quarter less at 3 mph.

What is the difference between a step and a stride?

A step runs from one heel strike to the next heel strike of the other foot; a stride is two steps, back to the same foot. At 3 mph an average-height adult's step is about 67–73 cm, so a stride is about twice that. Entering a stride where a step is asked for doubles the distance.

Why does my fitness tracker show a different distance?

Most trackers estimate distance from a step length based on the height you entered, so if your real step is longer or shorter than that estimate, every mile is off by the same percentage. Calibrate by walking a measured distance, such as a 400 m track lap, and enter the measured step length here or in the tracker's settings.

How do I measure my step length?

Walk a known distance at your normal pace, such as one lap of a 400 m track (about 0.25 mile), count your steps, and divide the distance by the steps. Choose "My measured step length" above and enter the result. This beats any height-based estimate.

How many calories do 10,000 steps burn?

It depends mostly on body weight and pace. At 3 mph (4.0 METs, measured in CADENCE-Adults), an average-height woman weighing 150 lb burns about 377 kcal in total over the 1 h 23 min it takes, including roughly 94 kcal she would burn at rest anyway.
